The Official Race Format & Station Sequence

8 × 1km running intervals alternating with 8 functional workout stations.

HYROX is identical across every event globally: every competitor runs 1km, completes a designated workout station, and repeats this sequence 8 times. The race takes place in large exhibition arenas, with runs circling the perimeter and the workout stations situated inside the central Roxzone.

Lat and core dominant. Pacing rule: pull at 5–8 seconds slower than your 2k sprint pace to prevent blown shoulders before the sleds.

Heavy carpet turf friction. Weights: Open Men 152kg / Open Women 102kg / Pro Men 202kg / Pro Women 152kg (including sled).

The Roxzone Golden Rule: The Roxzone is the indoor transit zone between runs and workout stations. Jogging instead of walking between stations can save 2 to 4 full minutes across the entire race with zero additional strength requirements.

High-Lactate Fueling & Hydration Strategy

How to fuel an explosive 60–90 minute indoor hybrid endurance event.

HYROX is not an ultra marathon; it operates primarily at or above your lactate threshold (heart rate Zone 4–5). Because blood is diverted straight to working skeletal muscle, your stomach cannot process solid food or concentrated fructose during the race. All fueling must occur prior to stepping into the starting pen.

T-Minus 3 Hours Fast-Clearing Glycogen

Consume 1.5–2.0g/kg body weight of low-fiber carbohydrates: white rice with maple syrup, toasted white sourdough with jam, or cream of rice. Avoid dietary fats and proteins that slow gastric emptying.

T-Minus 45 Minutes Sodium & Fluid Pre-Load

Exhibition halls are hot and dry with zero natural airflow. Drink 400–500ml water containing 500–750mg sodium. This expands blood plasma volume and prevents late-race quad cramping during lunges.

T-Minus 15 Minutes Caffeine & Hydrogel

Take one fast-acting caffeinated energy gel (100–200mg caffeine) with 20–30g simple carbs. This sharpens central nervous system firing for the SkiErg and early 1km runs without sloshing.

On-Course Hydration Stations: There are water stations inside the central Roxzone. Unless the arena is exceptionally warm, taking more than 1–2 brief sips of water during the entire race wastes transit seconds. Rely on your pre-race fluid load.

Traditional runners lack upper body pulling power for the sleds, while pure CrossFitters lack the aerobic threshold to sustain 8km of running. Structure your preparation around these three pillars:

1. Compromised Running Combine 1km threshold running repeats immediately followed by 100m heavy sled pushes or 30 wall balls to train pacing under heavy systemic lactate.
2. Zone 2 Aerobic Base Dedicate at least one weekly 60–90 minute session to pure, steady aerobic running to maximize stroke volume and mitochondrial density.

Frequently Asked Questions

Can beginners compete in HYROX?

Yes. HYROX has no time cut-offs and requires no complex technical gymnastics or high-skill barbell movements. The Open division is accessible to any athlete with baseline aerobic fitness, while the Doubles division allows two partners to split the workout stations.

How are wall balls judged at HYROX?

Wall balls must meet strict movement standards: the crease of your hip must pass below the top of your knee at the bottom of the squat, and the ball must touch the center of the target disc without catching it on the bounce.

What is the difference between HYROX Open and Pro?

The run distance (8 × 1km) is identical across all divisions. The differences are station loads: Pro divisions use heavier sled pushes, sled pulls, kettlebells, and sandbags, and Pro women complete 100 wall balls (6kg) instead of 75 wall balls (4kg).
